Breathwork for sleep: addressing insomnia and sleep anxiety

Poor sleep and a dysregulated nervous system are locked in a feedback loop. A nervous system running on stress hormones cannot complete the transition into deep sleep. And poor sleep further degrades nervous system regulation, stress tolerance, and emotional resilience. Breaking this cycle does not usually require a sleeping tablet. It requires the nervous system to learn how to actually switch off.

Why stress and anxiety cause insomnia

The transition from wakefulness to sleep requires a significant shift in nervous system state. Cortisol, the primary stress hormone, naturally drops in the evening to allow melatonin to rise and sleep to begin. When someone is chronically stressed, anxious, or burnt out, cortisol levels remain elevated in the evening. The mind stays busy. The body stays braced. Sleep becomes difficult to initiate and difficult to sustain.

Sleep anxiety, the fear of not being able to sleep, adds a further layer: the anticipation of failing to sleep is itself activating, making the problem worse. This is extremely common and often develops after a period of burnout, trauma, or sustained stress.

Breathing patterns and sleep

Many people who sleep poorly breathe in a restricted or dysfunctional pattern without realising it. Shallow chest breathing, mouth breathing, and breath-holding under stress all signal the nervous system to remain alert. Nasal breathing with a longer exhale signals safety and supports the shift into parasympathetic dominance that sleep requires.

Simple changes to breathing pattern, introduced consistently, can produce significant improvements in sleep quality within a week or two.

Breathwork techniques for sleep

Extended exhale breathing. Breathing in for four counts and out for eight, or any ratio where the exhale is longer than the inhale, activates the vagus nerve and shifts the nervous system toward the rest state. Practised for 10 minutes before sleep, this technique is one of the most reliable natural sleep aids available.

Yoga Nidra. Yoga Nidra, sometimes called yogic sleep, guides the nervous system into the hypnagogic state between waking and sleeping. A 30-minute Yoga Nidra practice is said to have the restorative value of several hours of sleep. It is widely used for insomnia, burnout recovery, and nervous system depletion.

4-7-8 breathing. Inhale for four counts, hold for seven, exhale for eight. The extended breath hold increases carbon dioxide slightly, which has a calming effect on the nervous system. This technique was popularised by Dr Andrew Weil and has significant anecdotal support.
